box breathing

published september 20, 2026 · last reviewed september 20, 2026

calm your body. clear your mind.

box breathing is a simple 4–4–4–4 pattern that helps regulate your nervous system, reduce stress, and bring you back to center.

gentle. practical. backed by science.

box breathing

4 – 4 – 4 – 4

repeat for 1–5 minutes

when to use

feeling stressed, overwhelmed, anxious, angry, or anytime you need to reset.

1–5 minutes

start with 1 minute.
repeat up to 5 minutes as needed.

how to do it

  1. inhale through your nose for 4 seconds.
  2. hold your breath for 4 seconds.
  3. exhale slowly through your mouth for 4 seconds.
  4. hold (empty lungs) for 4 seconds.

repeat the box.

the effect

slows your heart rate, lowers stress hormones, and activates your body’s natural calm response.

the science

box breathing has been shown to activate the parasympathetic nervous system, lower cortisol, and improve heart rate variability—key markers of stress resilience and emotional regulation.
